My legs have been achy for several days and I'm quite happy about not running today. The question is will they be rusty tomorrow, or fresh?

Mixing things up

Ran this morning before work to beat the heat at lunch. This is Week 8 of C25k, which is 3 28min runs. I did the 28mins and covered 2.27 miles and felt awesome, could have easily kept going. I'll be hitting the Y for 45-60min on the arc trainer in the A/C at lunch.

4 bf for me this morning, with a 100ish yard sprint every mile. I was telling Ginger Saturday that I really have no idea how to do speedwork, but I would like to get faster. Any suggestions?

Three flavors

Strides - After an ordinary light workout, run as fast as you can without sprinting for 50-100m, wait 30-60 seconds for your heart to stop thundering, and repeat 5-10 times. Just enough to get your legs used to those speeds, not enough to turn your light run into a hard workout.

Intervals - Reps of certain distances on a track or faster efforts for intervals in an ordinary run. Warm up, cool down and stretch out thoroughly, of course.

Tempo runs - consciously pick up the pace over an entire distance run.

Miscellany, Caveats and Cautions:

Adding some work with leg weights to your post run workout or more weight training in general will make you much faster quickly. It is easy to hurt yourself both on the weights and through whatever muscle imbalances an unbalanced weight regime produces.

Faster runs require your muscles to work harder. I reiterate: take your warm ups, cool downs, stretch outs and whatever else seriously. Very seriously. Broken toes will one day be as good as new; not so torn muscle fibers.

And rest. A recovery day (or two) around a speed workout is necessary.

I would add that striders should be done on soft surfaces like grass fields or clear lightly packed trails. I once injured myself doing striders on a flat/very slight downhill paved road surface. You will go faster on the road but may pay for it.

I like tempo work as it's building up to faster than you're used to on regular runs. After a few you are running that tempo pace as your regular, and you can build up even faster. Some exercise studies show that it may take more than a week to get the training benefits from a tempo workout and doing too many of these may interfere with the benefits. Maybe limit to 1 or two weekly.

Ran the fastest leonard lake loop ever! Go figure.

1 mile with Oliver on the track, he left me like I was standing still me on the last lap. Very exciting! Then he jog/walked another mile on the treadmill. He's getting ready for his first season of x-country. I was going to run 5 or 6 miles but my back was spasming. Overall I've just felt like a dish rag since the 5 miler. My energy was better today but the back spasms got in the way. I think the ab machine is bothering my back, I'm gonna stop using it.

Aunt Betty/7Bridges then east side of Eagle. 62:21. It was hot, but not nearly as bad as I thought it would be. And there was a little pocket of cool air back around the back of Eagle lake.

A very good run, and no snakes.
